Weekend Warrior? Here's How to Fuel Your Body for Social Sport

Whether it's a Saturday morning soccer game, social netball, rugby, touch football, tennis, golf, cycling with friends, or a local fun run, many adults spend the week at a desk and then ask a lot of their bodies on the weekend.
As a dietitian, I often see people who put plenty of effort into showing up for their sport but give little thought to how they fuel beforehand or recover afterwards. The result can be low energy, muscle soreness, fatigue, headaches, or feeling completely wiped out for the rest of the weekend.
The good news is that you don't need a complicated nutrition plan or expensive supplements to support your body. A few simple habits can help you feel stronger, recover better, and continue enjoying the activities you love.
Your Body Needs Fuel to Move

Many people think about nutrition mainly in terms of weight management, but food also provides the energy needed for movement, recovery, and everyday health.
Nutrients are essential for providing energy, supporting growth, and maintaining overall health. Inadequate nutrition can compromise immune function and increase the risk of chronic health conditions, while a balanced diet supports both physical activity and long-term wellbeing (Doğrukaş et al., 2025).
When you skip meals, under-eat during the week, or rely heavily on convenience foods, your body may not have the resources it needs to perform at its best when the weekend arrives.
Don't Save All Your Healthy Habits for Game Day
One of the biggest misconceptions is that nutrition only matters immediately before sport.

In reality, the meals and snacks you eat throughout the week contribute to your body's energy stores. If you've been skipping breakfast, eating erratically, or not consuming enough nutritious foods, it's difficult to make up for it with one pre-game meal.
Sports nutrition researcher Gleeson (2026) describes the importance of a personalised and periodised approach to nutrition, meaning that what you eat consistently throughout the week can influence how well your body performs and recovers when it is active.
A balanced eating pattern that includes:
· Whole grains
· Fruit and vegetables
· Lean protein foods
· Dairy foods or alternatives
· Healthy fats
helps ensure your body is well prepared for both exercise and recovery.
Carbohydrates Are Not the Enemy
Carbohydrates often get a bad reputation, but they remain the body's preferred source of fuel during many types of physical activity.
When you play sport, your body draws on stored carbohydrate, known as glycogen, to provide energy. Adequate carbohydrate intake is essential for maintaining glycogen stores and supporting physical performance (Doğrukaş et al., 2025).
For most adults participating in recreational sport, this doesn't mean loading up on pasta the night before a casual game. Instead, focus on including quality carbohydrate foods regularly throughout the week, such as:

· Wholegrain bread
· Oats
· Rice
· Pasta
· Potatoes
· Fruit
· Legumes
A balanced meal containing carbohydrate a few hours before activity can help support energy levels and reduce the likelihood of feeling fatigued during play (Gleeson, 2026).
Protein Supports Recovery
After physical activity, your muscles begin repairing and adapting to the work you've done.
Protein provides the building blocks needed for this process. A review examining protein supplementation in team sport participants found that protein intake may help reduce markers of muscle damage and support recovery following exercise, although findings across studies were not always consistent (Poulios et al., 2019).
You don't necessarily need a protein shake. Many everyday foods provide high-quality protein, including:

• Eggs
• Greek yoghurt
• Milk
• Chicken
• Fish
• Lean red meat
• Tofu
• Beans and lentils
Including a source of protein in meals and snacks after exercise can help support recovery and prepare your body for future activity.
Healthy Fats Matter Too
Fats often receive less attention than carbohydrates and protein, yet they remain an important part of a healthy diet.
Research suggests that active adults should obtain approximately 20–35% of their daily energy intake from fats, as they provide a valuable source of energy and help deliver essential fatty acids and fat-soluble vitamins (Doğrukaş et al., 2025).
Include foods such as:
Avocado
Nuts and seeds
Olive oil
Oily fish
Nut butters
as part of your regular eating pattern.
Don't Forget About Hydration
Many adults start weekend sport already dehydrated.
Busy workdays, coffee consumption, and simply forgetting to drink enough water can mean fluid levels are lower than they should be before activity even begins.
Maintaining fluid balance is critical for exercise performance. Research shows that dehydration can impair thermoregulation and muscle performance during physical activity (Doğrukaş et al., 2025).

A simple hydration strategy includes:
Drinking fluids regularly throughout the day
Having water with meals
Carrying a drink bottle when active
Replacing fluids after exercise, especially in hot weather
For most recreational activities lasting less than an hour, water is generally sufficient.
What About Supplements?
Many recreational athletes wonder whether supplements are necessary.
For most adults participating in social sport, the answer is usually no. A balanced diet remains the foundation of good health and physical performance.
However, some supplements have stronger evidence than others.
Creatine
Creatine is one of the most researched sports supplements available. It works by increasing phosphocreatine stores within muscle, helping regenerate ATP, the body's primary source of energy during short bursts of high-intensity activity (María et al., 2025).
Recent research in amateur soccer players found that creatine supplementation was associated with improvements in selected measures of neuromuscular performance and may help support recovery from repeated high-intensity efforts (María et al., 2025).
The same study observed a lower incidence of injuries among participants taking creatine; however, the researchers emphasised that injury risk is influenced by many factors including training load, recovery, individual characteristics, and playing conditions. Therefore, creatine cannot currently be recommended as an injury prevention strategy based on this evidence alone (María et al., 2025).
For most people playing social sport on weekends, focusing on regular meals, adequate protein intake, hydration, and sleep will have a greater impact than any supplement.
Nutrition Advice Matters
Interestingly, research suggests that many physically active individuals obtain nutrition information from coaches, teammates, social media, or the internet rather than qualified health professionals (Doğrukaş et al., 2025).
However, studies have shown that individuals who receive nutrition education from dietitians demonstrate improved dietary habits and nutrition practices compared with those relying on informal sources of information (Doğrukaş et al., 2025).

You don't need elite-level nutrition strategies to benefit from better fueling. Focus on the basics:
Eat regular, balanced meals.
Include carbohydrates for energy.
Prioritise protein for recovery.
Include healthy fats.
Stay hydrated.
Get enough sleep.
Be consistent rather than perfect.
Small changes to your everyday eating habits can make a noticeable difference to how you feel during your game, how quickly you recover afterwards, and how much you enjoy getting back out there the following weekend.
